Hamstring exercises: knee curls and hip hinges
Hamstring training can include knee flexion, as in a seated leg curl, and hip extension, as in a Romanian deadlift. These tasks overlap in muscles used without being interchangeable. Choose the whole plan for your goal rather than assuming one exercise name covers every function.
Which exercise to choose
| Exercise | Equipment | Level | Type | What it targets |
|---|---|---|---|---|
| Lying leg curl | Lying leg-curl machine | Beginner | Isolation | Knee flexion with prone support |
| Nordic hamstring curl | Bodyweight, Purpose-built secure Nordic ankle restraint, Suitable knee padding and planned hand support | Advanced | Isolation | Controlled resisted lowering from kneeling |
| Romanian deadlift | Barbell or dumbbells | Intermediate | Compound | Loaded hip hinging |
| Seated leg curl | Seated leg-curl machine | Beginner | Isolation | Knee flexion with the hips flexed |
| Stiff-leg deadlift | Barbell, Dumbbells | Intermediate | Compound | Hip hinging with relatively small knee movement |
Why curls and hinges differ
Most hamstring portions cross both the hip and knee, while the short head of biceps femoris does not cross the hip. Hip position therefore affects different portions differently; saying the hamstrings have two functions is a useful starting description, not a claim that each exercise trains exactly half the group.
A seated curl bends the knee against resistance while the hips remain flexed. An RDL hinges at the hip with softly bent knees. They require different equipment, support and skill.
Squats and leg presses also use the posterior thigh, but that does not prove they substitute for every curl or hinge goal. A study failing to detect growth in one muscle under one squat protocol is not proof it never contributes.
What the linked studies show
The seated-curl guide includes a short training comparison with prone curls. It does not establish the same advantage for all trainees or all machines. The RDL guide’s comparison is acute and cannot rank long-term growth.
Lengthened or shortened muscle positions help describe mechanics, but are not a reason to force a stretch or painful range. A bigger stretch sensation is not automatically a better training dose.
Other options include Nordic curls, stiff-leg deadlifts and other variations. No Nordic injury-prevention claim is inferred from the RDL’s electrical-activity source.
Choose a setup you can repeat
On a seated curl, check the knee pivot, seat, thigh pad, roller and range. On an RDL, check the grip, start and return of the load and controlled hinge depth. A supported machine does not remove every way to compensate.
Without a curl machine, other knee-flexion tasks require their own secure anchoring, progression and support. A bodyweight label does not make a Nordic curl automatically accessible or risk-free.
| Task | Available guide | References for progression |
|---|---|---|
| Knee flexion | Seated leg curl | Seat, pads, range, resistance and repetitions. |
| Hip hinge | Romanian deadlift | Implement, knee bend, range, load and repetitions. |
Fit the work into the whole week
Choose manageable work and count overlapping glute training and other lower-body work. You do not have to add a full curl example and a full hinge example immediately because both functions exist.
The exercise guides give coaching ranges to adapt. Rest, technique, range and recovery change what a set means; the number of exercises alone does not show whether the programme is complete.
Add demand when the existing task is repeatable. Stop for sharp pain and seek individual advice for persistent symptoms or a return from injury, rather than prescribing a generic extra hamstring exercise as treatment.

Frequently asked questions
Leg curl or Romanian deadlift?
They practise different tasks. Choose one or both according to the goal and total training demand.
Does the squat train every hamstring function?
No exercise name guarantees that. Squatting is different from specifically practising knee flexion or a hip hinge.
Should I stretch deeper on each RDL?
Not automatically. Choose a repeatable hinge range rather than chasing sensation.
Is a machine always easier to use?
Support can simplify some demands, but correct settings and a usable range still matter.
