Strength-training programmes: choose a workable week
Choose a programme around the days you can use, the equipment and movements available, and a workload you can repeat. A beginner A/B plan, full-body structure, upper/lower split or push/pull/legs rotation provides a different way to organise work, not a universal ranking.
Programmes
- Upper/lower workout programme: schedules and sessions Use adjustable workout tables, rest and effort references for upper/lower programme. Count weekly demand and progress with repeatable technique.
- Push/pull/legs programme: three to six training days Use adjustable workout tables, rest and effort references for push/pull/legs programme. Count weekly demand and progress with repeatable technique.
- A Superman-inspired training week: Henry Cavill context Read the reported context, then adapt this independent role-inspired week. Exercise choices, workload totals and progression are explicit, with no physique promise.

Choose the structure before adding more work
The same movement can appear in several programmes. Choose a main structure rather than adding every focused workout on top. More training days changes weekly demand unless you redistribute the sets.
| Structure | Possible use | What to check |
|---|---|---|
| Beginner A/B | Two or three alternating sessions | Choose an emphasis by goal, not sex. |
| Full body | Several tasks each session | Reduce the large menus when appropriate. |
| Upper/lower | Alternate upper and lower sessions | Count exposures across the rotation. |
| PPL | Rotate push, pull and legs | Adjust per-session work as frequency changes. |
| Beginner calisthenics | Bodyweight practice with suitable supports | Secure bars and anchors for pulling. |
| Home bodyweight | Floor tasks with optional equipped pulling | Furniture is not automatically exercise equipment. |
Focused workouts are choices within a plan
The back, chest, shoulder, leg, biceps, triceps and abdominal examples provide different workloads. Their tables are per occurrence unless explicitly stated otherwise.
Count overlapping pressing and pulling work. Repeating a ten-set workout twice is twenty exercise sets; distributing the original ten across two days is a different arrangement. Do not treat every exercise set as a full set for every muscle involved.
Use the examples with clear limits
The cited research provides context for particular variables and exercises; it does not validate every full programme or determine your recovery. Names such as advanced describe example demand, not a compulsory category determined by years of training.
Use the warm-up guide, RPE explanation and exercise collection to keep preparation and movement references consistent. Review performance over several sessions and seek individual advice for persistent symptoms.
Role-inspired examples
The Reacher, Star-Lord, Superman and Aquaman weeks are independent Zepraug templates. They distinguish reported context from proposed exercises, substantial workloads and conditional progression; they are alternatives rather than additions to every plan.
Frequently asked questions
Which programme is best?
Choose a structure that fits available days, equipment and a manageable weekly amount. The comparisons do not establish one universal winner.
Can I combine all the muscle-specific programmes?
Do not simply add them all. They overlap substantially; choose work within a whole plan.
Are workout sets automatically weekly sets?
No. Count how often the table occurs or deliberately divide its workload.
Are the studies a validation of these exact tables?
No. The tables are adjustable coaching examples, with source limitations stated.
